Pull-Up Guide: From Zero to 10 Pull-Ups in 8 Weeks

Before beginning any progression, understand what a correct pull-up looks like so you have a clear target:
- Starting position: Hang from the bar with a pronated (overhand) grip, hands slightly wider than shoulder-width. Arms fully extended. Body vertical, legs together or crossed at the ankles. This is the dead hang position.
- Initiate with scapular depression: Before bending your elbows, actively pull your shoulder blades down and together — as if putting them in your back pockets. This engages the lower trapezius and sets up the lat to fire correctly. Most beginners skip this step and lead with the arms, which limits lat activation.
- Pull elbows toward hips: Think "elbows to hips" rather than "pull your chin to the bar." This mental cue maximises lat engagement over bicep dominance. Your elbows should drive down and back in an arc as you ascend.
- Chin clears the bar: Continue pulling until your chin is above the bar. The full range of motion pull-up requires the chin to fully clear the bar — not just nose-to-bar or forehead-to-bar.
- Controlled descent: Lower yourself with control — 2–3 seconds on the way down. Do not drop from the bar. The lowering (eccentric) phase is where much of the muscle building stimulus occurs.
- Full extension at bottom: Return to full arm extension at the bottom before initiating the next repetition. Partial range of motion pull-ups reduce the training stimulus significantly.
The 8-Week Progressive Plan: From Zero to 10 Pull-Ups
This programme is designed to be performed 3 days per week with at least one rest day between sessions. Each session, perform the programmed progressions in order, then finish with 3 sets of lat pulldowns as supplementary volume.
Weeks 1–2: Foundation — Dead Hangs and Scapular Pull-Ups
Goal: Build grip strength, shoulder stability, and the scapular control that makes pull-ups possible.
- Dead hang: 3 sets of maximum comfortable hold (aim for 20–30 seconds initially). Simply hang from the bar with arms fully extended, shoulders relaxed. This builds grip strength and stretches the lats and shoulder capsule.
- Scapular pull-ups: 3 sets × 8–10 reps. From a dead hang, retract and depress your shoulder blades without bending your elbows — your body rises approximately 5–10 cm. This directly trains the lower trapezius and teaches the scapular movement that initiates a proper pull-up.
- Lat pulldowns: 3 × 10–12 at 60% of body weight. Focus on pulling the bar to your upper chest with elbows driving down and back.
Weeks 3–4: Negative Pull-Ups (Eccentric Training)
Goal: Build strength through the full pull-up range of motion using the eccentric phase.
Jump or step to the top position of the pull-up (chin above bar) and lower yourself as slowly as possible — aim for 5–8 seconds on the descent. This eccentric-only training is extremely effective for building the specific strength needed for pull-ups.
- Negative pull-ups: 3 sets × 3–5 reps. Rest 90 seconds between sets. Focus on a slow, controlled descent — resist the gravitational pull with everything you have.
- Scapular pull-ups: 3 × 10 (continuing from weeks 1–2)
- Lat pulldowns: 3 × 10 at 70% bodyweight
Weeks 5–6: Band-Assisted Pull-Ups
Goal: Practice the complete pull-up movement pattern with reduced bodyweight.
Loop a heavy resistance band (one that provides 30–40% of your bodyweight in assistance) from the pull-up bar and place your knee or foot in it. Perform full pull-ups with this assistance — focus on technique, not just getting your chin up.
- Band-assisted pull-ups (heavy band): 4 sets × 5–8 reps. Full range of motion — dead hang to chin over bar.
- Negative pull-ups: 2 sets × 3 reps (maintaining from previous weeks)
- Lat pulldowns: 3 × 10 at 75% bodyweight
Weeks 7–8: Light Band + First Unassisted Attempts
Goal: Transition from band assistance to unassisted pull-ups.

Why Lat Pulldowns Alone Will Not Get You Pull-Ups
One of the most common mistakes Indian gym-goers make when trying to build pull-up strength is spending all their time on the lat pulldown machine and wondering why they cannot do pull-ups. While lat pulldowns train similar muscles, there are critical differences:
- Closed vs open kinetic chain: The pull-up is an open kinetic chain exercise — your body moves relative to a fixed bar. The lat pulldown is closed kinetic chain (the bar moves relative to your fixed body). These produce different neuromuscular adaptations and motor patterns.
- Scapular stabilisation: The pull-up requires dynamic scapular stabilisation as your bodyweight loads the shoulder girdle. Lat pulldowns require less of this stabilisation because the seat pad restrains your body.
- Core demand: Pull-ups require significant core activation to prevent swinging. Lat pulldowns remove this demand.
- Psychological demand: Lifting your entire bodyweight is a different psychological challenge from pulling a weight stack. The confidence and neural pattern for pull-ups must be specifically trained.
Use lat pulldowns as a supplementary volume tool — not as a substitute for practicing actual pull-up progressions.
Pull-Up Variations for Advanced Progressions
- Chin-up: Supinated (underhand) grip — easier than pull-up, higher bicep activation. Excellent for beginners building toward pull-ups.
- Neutral grip pull-up: Palms facing each other (parallel grip). Easiest variation, most shoulder-friendly. Common on multi-grip pull-up bars.
- Wide-grip pull-up: Hands wider than shoulder-width. Greater lat stretch but less range of motion. More advanced.
- Weighted pull-up: Add weight via dip belt or weighted vest. The primary progression once bodyweight pull-ups become too easy (typically at 8+ reps per set).
